Three stretches for plantar fasciitis

Tight calves and a loaded arch pull on the plantar fascia. A towel stretch, a foot roller, and a wall calf hold are a common home set.

In brief

Three home moves often used when first-step heel pain sits with tight calves: a towel pull under the arch, a seated foot roll, and a wall calf stretch with both heels down. Hold the towel 10 seconds, roll for one minute, and hold the calf 15–30 seconds. Pause running and HIIT while the fascia is inflamed.

  • Folded towel under the arch. Pull 10 seconds, rest 5, repeat 5–10 times.

The steps

  1. Plantar fascia towel stretch

Sit upright and place a folded towel under the arch of the affected foot. Hold both ends and gently pull the top of the foot toward your body. Hold for 10 seconds, release, and rest for 5 seconds. Repeat 5 to 10 times per foot.

  2. Foot roller massage

While seated, place a foam roller or a cold water bottle under your foot. Roll the foot back and forth for one minute. Swap feet and repeat.

  3. Wall calf stretch

Stand an arm’s length from a wall with hands flat at chest level. Place one foot slightly behind the other. Keep the back leg straight, bend the front knee, and keep both heels flat as you lean forward. Hold 15–30 seconds. Repeat 3 times per leg.

FAQs

Quick questions

How often should I do these stretches?

Once or twice a day is a common educational cadence. Keep the holds kind. If first-step pain lasts weeks, book rather than adding more home load.

Can I keep running?

Pause running, skipping, and HIIT until the inflammation settles. Swim, stationary cycling, or Pilates keep fitness without overloading the fascia.
